Sauna vs. Cold Plunge: What the Research Actually Says (2026)
They are not interchangeable, and the evidence behind them is not equally strong. Regular sauna use has the better long-term data: in a 2015 JAMA Internal Medicine cohort of 2,315 Finnish men followed a median 20.7 years, 4-7 sessions a week was associated with about half the fatal cardiovascular disease risk of one session a week (hazard ratio 0.50, 95% CI 0.33-0.77). Cold plunging has a narrower case, with a 2026 meta-analysis of 30 randomized trials showing only a modest soreness benefit (g = -0.40, 95% CI -0.64 to -0.16) and no meaningful jump or strength recovery.

The strongest sauna data is observational: association, not cause. People who sauna often may differ from those who do not in ways statistics cannot fully adjust away.
What the sauna research actually shows
A 2015 JAMA Internal Medicine cohort followed 2,315 Finnish men for a median of 20.7 years. Against one session a week, 4-7 sessions was associated with lower fatal cardiovascular disease risk (hazard ratio 0.50, 95% CI 0.33-0.77), lower all-cause mortality (HR 0.60, 0.46-0.80) and lower sudden cardiac death risk (HR 0.37, 0.18-0.75). Sessions over 19 minutes versus under 11 minutes carried HR 0.48 (0.31-0.75) for sudden cardiac death.
A 2018 BMC Medicine cohort of 1,688 adults, 867 of them women, found risk falling linearly with frequency with no threshold: fully adjusted HR 0.23 (0.08-0.65) at 4-7 sessions a week versus one.
The inconvenient part: a 2023 Journal of Nutrition, Health and Aging analysis of 2,575 Finnish men followed a median 27.8 years found frequent sauna use did not cancel the risk from high systolic blood pressure. At or above 140 mmHg with infrequent sauna use, HR 1.81 (1.39-2.36); with frequent use, still HR 1.52 (1.06-2.16).
Safety looks solid: a 2018 systematic review of 40 clinical sauna studies (3,855 participants) found adverse effects uncommon and mild, none severe. But this evidence describes traditional Finnish saunas, 5-20 minutes at 80-100 C. Infrared cabins run a much lower heat dose, so do not assume the numbers transfer.
What the cold plunge research actually shows
A 2026 meta-analysis in Frontiers in Sports and Active Living pooled 30 randomized trials (527 participants) using water at 5-20 C for 6-25 minutes. Cold-water immersion modestly cut soreness (g = -0.40, 95% CI -0.64 to -0.16) and creatine kinase, a muscle damage marker (g = -0.24). It did nothing measurable for jump height (g = -0.02) or maximal strength (g = 0.08), neither significant.
The anti-inflammatory pitch runs backward. A 2025 PLOS ONE meta-analysis of 11 studies (3,177 participants) found cold-water immersion significantly increased inflammation markers right after: SMD 1.03 (0.37-1.68) immediately and 1.26 (0.59-1.94) at one hour. Stress reduction was significant only at 12 hours (SMD -1.00, -1.40 to -0.61), not immediately or at 1, 24 or 48 hours; immunity showed no effect.
Timing matters for lifters. A 2024 European Journal of Sport Science meta-analysis with Brad Schoenfeld as senior author found post-workout cold immersion blunted muscle growth: SMD 0.36 for lifting alone versus 0.14 with cold immersion added, a median difference of -0.22 across 8 studies.
Cold shock is a real risk. It starts below 25 C and peaks around 10-15 C, exactly the range home plunges target, producing an involuntary gasp, hyperventilation, a heart rate spike and vasoconstriction that raise aspiration and drowning risk.
Contrast therapy: does hot plus cold beat either one?
Contrast therapy is marketed as the best of both. A 2013 PLoS One review of 18 randomized trials (356 participants) found contrast water therapy beat sitting still for soreness (SMD -0.62 under 6 hours) and for keeping strength (SMD 0.95 under 6 hours, 0.62 at 72 hours). But the soreness reductions worked out to only 0.8-8.7% on a 10 cm rating scale, most studies had a high risk of bias, and across 8 studies comparing it directly against cold immersion alone it showed no significant advantage at any timepoint.

Running cost is where the Treasure Valley wins. The U.S. Energy Information Administration put Idaho residential electricity at 12.35 cents per kWh in May 2026 against a national average of 18.44 cents. The next figures are our derived estimates, not measured results. Using Idaho's rate and Sun Home's published 1,880-watt rating, a 45-minute infrared session runs about $0.17, or roughly $3 a month at four sessions a week. A chilled plunge costs more because the chiller cycles all day: applying the same rate to ColdTubChiller's published 178.2 kWh per month example, which the company labels a calculation, not a tested figure, gives about $22 a month here versus about $33 nationally. Call the realistic band $15-$35.
How to pick: a goal-based verdict
Pick by goal, not by hype.
- Long-term heart health: sauna is the only one of the two with large-cohort evidence, at 4-7 sessions a week. Association, not proof, and no substitute for blood pressure treatment.
- Building muscle: keep cold immersion away from your lifting sessions.
- Feeling less sore tomorrow: cold immersion, with a modest effect.
- Mood and stress: the plunge benefit showed up at 12 hours, not right away.
- Lowest cost: a barrel without a chiller.
Anyone with heart disease, blood pressure problems or a pregnancy should ask a doctor first.

Which is better for recovery, a sauna or a cold plunge?
For soreness over the next day or two, cold plunging has the edge, but it is small. A 2026 meta-analysis in Frontiers in Sports and Active Living of 30 randomized trials (527 participants) found soreness g = -0.40 and no significant effect on jump height (g = -0.02) or maximal strength (g = 0.08). Sauna has no comparable recovery evidence: a 2015 SpringerPlus crossover trial in 10 trained men found no significant infrared-sauna benefit for isometric strength or jump recovery after lifting, with a benefit only for countermovement jump 30 minutes after endurance training (0.34 m versus 0.32 m). If recovery means how you feel, either may help. If it means measured performance the next day, neither does much.
Does a cold plunge actually reduce inflammation?
Not right after it. A 2025 PLOS ONE meta-analysis of 11 studies (3,177 participants) found cold-water immersion significantly increased inflammation markers: SMD 1.03 (95% CI 0.37-1.68) immediately after and 1.26 (0.59-1.94) at one hour. That is the body responding to a sudden cold stress, and a short-term marker spike is not the same thing as long-term inflammation. But the common claim that a plunge lowers inflammation on the spot runs opposite to the pooled evidence.
Will cold plunging kill my gains?
If you do it right after lifting, it can cost you some. A 2024 European Journal of Sport Science meta-analysis with Brad Schoenfeld as senior author found muscle growth of SMD 0.36 for resistance training alone versus 0.14 for resistance training plus cold-water immersion, a median difference of -0.22 across 8 studies. The authors' own advice is to avoid cold-water immersion immediately after resistance training when hypertrophy, meaning muscle growth, is the goal. Plunging on rest days or hours later sidesteps the conflict.
How often should you use a sauna?
The dose with the strongest association in the Finnish data was 4-7 sessions a week compared with one, and sessions over 19 minutes were linked to lower sudden cardiac death risk than sessions under 11 minutes (HR 0.48, 95% CI 0.31-0.75). The 2018 BMC Medicine cohort found risk falling linearly with frequency and no threshold, so more was better within that data. Keep the context in mind: those were traditional Finnish saunas averaging 75.9 C, with a median of 30 minutes of sauna per week, and the findings are observational, not a prescription.
What does it cost to run a sauna or cold plunge in Idaho?
Less than in most of the country. The U.S. Energy Information Administration put Idaho residential electricity at 12.35 cents per kWh in May 2026 against a national average of 18.44 cents. Is cold shock actually dangerous?
It is a real physiological response, not a scare story. The cold shock response begins below 25 C and peaks around 10-15 C, which is the range home plunges are built to hit. It causes an involuntary gasp and hyperventilation along with a jump in heart rate and vasoconstriction, and those raise aspiration and drowning risk. A 2026 study in Frontiers in Sports and Active Living measured 12 healthy children immersed at 11 C: heart rate up 31% and respiratory rate up 58%, peaking around 30 seconds and normalizing after 60 seconds. Practical steps: never plunge alone, get in under control rather than jumping, and let that first minute pass before judging how you feel.
